Set a trained carbohydrate range

Sports-nutrition guidance commonly uses 30–60 grams of carbohydrate per hour for prolonged exercise. Some efforts beyond 2.5 hours may benefit from up to 90 grams per hour using multiple carbohydrate sources, but only when the gut has been trained and the amount is tolerated.

Map the system

  1. Estimate realistic duration between aid stations.
  2. Choose food and drink you can carry and consume.
  3. Count carbohydrate from gels, chews, food, and drink together.
  4. Practice with the exact water pairing and conditions.
  5. Carry contingency without inventing a second untested plan.

Fluid replacement should be individualized because sweat rate and sweat-electrolyte content vary widely. The goal is to limit excessive dehydration without overdrinking.

Avoid both fluid errors

Underdrinking can impair performance and raise strain; drinking beyond losses can create dangerous hyponatremia. Weather, pace, altitude, sweat rate, acclimatization, and aid access change needs. Medical conditions or medication warrant qualified individual guidance.
